How to reduce the flow, add a reducer at output?

Seems okay from the video... but if your fishes are constantly getting swirled around and fighting against the current all day and they don't have any slower current areas to rest, then just install a single or double tap on the output hose to regulate the flow.

seems alright by me.
if the flow is strong, can try what urban aquaria suggested or tilt the spraybar facing the water surface. it should dissipate the current.

Or should I tie a sponge to the input?

i would not do that. the sponge will get clogged and you need to clean the sponge every now and then. whats more, the flow rate changes everytime you do that.
