for the outlet, use a spray bar, drill bigger holes on it will help to reduce water current without reducing the flowrate. If you reduce the flowrate via valve, it may cause pressure to the filter motor lifespan.

Throttling down the flow rate via the out flow side should be still 'do-able'. As Joseph suggested, bigger holes in the rain bar will work. Using a lily pipe will also achieve the same purpose. I will opt to reduce flow by the second option if I'm in your situation.
